AMRAP Workouts: Pacing, Programming, and Templates for Every Level
AMRAP — As Many Rounds As Possible — is the most common format in functional fitness boxes worldwide. You have a fixed time cap, a prescribed circuit, and one job: accumulate reps. Simple on paper. Brutal in practice if you misjudge round 1.

What AMRAP Means in Practice
At 3-2-1-GO, you start the circuit. Complete all movements in order, then immediately restart from the top. The clock runs until the time cap — typically 8, 12, 16, or 20 minutes. Your score is total rounds plus partial reps (written as "14 + 7" meaning 14 full rounds and 7 reps into round 15).
Unlike For Time workouts where you stop when finished, AMRAP forces you to manage fatigue across the entire duration. The athlete who sprints round 1 almost always scores lower than the athlete who holds steady output for 12 minutes.
AMRAP vs EMOM vs For Time
Each format trains a slightly different energy system and pacing skill. Choosing the right one depends on your goal and experience level.
AMRAP
- Structure: Fixed time, athlete controls rest
- Best for: Metabolic conditioning, learning self-pacing, benchmark testing
- Risk: Fitter athletes hide poor pacing by shortening rest; beginners redline in round 2
- Typical duration: 8–20 minutes
EMOM (Every Minute On the Minute)
- Structure: Fixed work each minute, rest is whatever remains
- Best for: Sustainable power output, skill under fatigue, repeatable benchmarking
- Risk: Rep count set too high eliminates rest by mid-session
- Typical duration: 10–30 minutes
For Time
- Structure: Fixed work, athlete controls total duration
- Best for: Race simulation, hero WODs, testing max sustainable speed
- Risk: One pacing mistake and the workout becomes a grind with no recovery structure
- Typical duration: 5–30 minutes (most under 20)
Decision framework: Use AMRAP when you want athletes to learn pacing autonomy. Use EMOM when rest discipline needs external enforcement. Use For Time when the workout has a natural finish line and you want a single time score. Pacing Math: Rounds × Reps
Smart AMRAP pacing starts before the clock. Calculate total expected reps and target round splits.
Step 1 — Total Rep Volume
Example workout: 5 pull-ups + 10 push-ups + 15 air squats per round.
Reps per round = 5 + 10 + 15 = 30 reps
If you complete 10 rounds in 12 minutes, total reps = 10 × 30 = 300 reps
Step 2 — Target Round Time
Divide time cap by target rounds. For a 12-minute AMRAP aiming at 10 rounds:
720 seconds ÷ 10 rounds = 72 seconds per round
Round 1 should feel slightly easy at ~65–70 seconds. If round 1 takes 90+ seconds, the rep scheme is too heavy — scale before starting.
Step 3 — Split Tracking
Log round completion times at minutes 3, 6, 9, and 12. Acceptable drift: round time increases no more than 5–8% by the final third. Example:
- Round 3 at 3:30 → 70 sec/round pace ✓
- Round 6 at 7:30 → 75 sec/round pace ✓ (7% drift)
- Round 9 at 12:45 → 85 sec/round pace ✗ (redlined too early)
Partial reps at the end of an AMRAP are free points most athletes leave on the table. With 30 seconds remaining, start a new round even if you won't finish it — 5 pull-ups into round 11 beats stopping to catch breath. The scoring system (rounds + reps) rewards attempts. Only rest in the final 15 seconds if you're genuinely unable to move.
Movement-Specific Pacing
Within each round, the slowest movement sets your ceiling. In the 5-10-15 example above, if pull-ups take 25 seconds and squats take 20 seconds, push-ups at 15 seconds aren't the limiter — pull-ups are. Break pull-ups into 3-2 or 2-2-1 sets from round 1 rather than unbroken 5 that becomes singles by round 6.
Transition tax: Budget 3–5 seconds per movement change. A "60-second round" on paper often runs 68–72 seconds with chalk, grip adjustments, and position changes. Factor this into your target splits.
Beginner AMRAP Templates
Keep duration to 8–10 minutes. Use bodyweight movements with clear scaling paths. Target 6–8 rounds at consistent pace.
AMRAP 8 — The Foundation
- Round8 Air Squats · 6 Push-ups (knee or box) · 10 Sit-ups
Target: 8+ rounds · 24 reps per round · scale push-ups to incline if rounds drop below 6
AMRAP 10 — Cardio Starter
- Round10 Single Unders · 8 Walking Lunges · 6 Ring Rows or Band Pull-aparts
Target: 7–9 rounds · low impact, good for hybrid athletes on easy-run days
Beginner pacing cue: Round 1 should feel like RPE 5–6. If you're gasping after round 2, you started too fast. Unbroken sets look impressive in round 1 and cost 2–3 rounds by the finish.
Intermediate AMRAP Templates
12–16 minute sessions with mixed modalities and moderate loading. Expect 5–8 rounds depending on complexity.
AMRAP 12 — The Classic Triplet

Target: 8–10 rounds (240–300 reps) · benchmark against same workout monthly
AMRAP 16 — Engine + Strength

Target: 5–7 rounds · row pace should stay within 5% split drift across all rounds
Modality pairing: Alternate pulling (row), hinging (swings), and jumping (box) to distribute fatigue. Avoid stacking two grip-intensive movements in the same round unless grip endurance is the training target.
Advanced AMRAP Templates
16–20 minute sessions with barbell work, gymnastics, and high output cardio. Minimal rest by design — these test whether pacing math holds under real fatigue.
AMRAP 16 — Barbell Grinder
- Round5 Power Cleans (115/75 lb) · 10 Toes-to-Bar · 15 Wall Balls (20/14 lb)
Target: 5–6 rounds · break cleans 3-2 from round 1; singles on T2B after round 3 is normal
AMRAP 20 — The Endurance Test

Target: 4–5 rounds · run at 80–85% effort, not sprint; thrusters unbroken early, 5-5 after round 2
Running in AMRAPs introduces pacing variables that machines don't. A 400m run at 1:30 feels sustainable in round 1 but becomes 1:45+ by round 4 as legs accumulate lactate. Pre-calculate: 5 rounds × 1:35 avg run = 7:55 running total. If your 5K PR pace is 8:00/mi, 400m at 1:30 is roughly 6:00/mi — too fast for a 20-minute AMRAP. Target 1:40–1:50 per 400m unless you're specifically training run-heavy Hyrox-style events.
Programming AMRAPs Into Your Week
AMRAP frequency depends on what else you're training:
- 2× per week: Sustainable for most athletes — one short (8–12 min), one longer (16–20 min)
- 3× per week: Only during focused conditioning blocks with reduced strength volume
- Back-to-back days: Avoid unless movements don't overlap (e.g., upper-body AMRAP Monday, lower/cardio AMRAP Tuesday)
Pair AMRAP days with easy aerobic work, not heavy squats or long runs. A 16-minute barbell AMRAP on the same day as a 90-minute long run produces junk training stress — high fatigue, low adaptation in either domain.
Scaling and Progression
Track three data points after every AMRAP: total reps, round-6 split time, and session RPE. Progress when all three stabilize across two sessions at the same rep scheme:
- Add 1–2 reps to the limiting movement per round
- Extend time cap by 2–4 minutes before adding load
- Increase load 5–10% only after reps and duration are repeatable
Example: "The Classic Triplet" at 8 rounds becomes 9 rounds for three sessions, then add 2 squats per round (5-10-17), then extend to AMRAP 14 before adding a weight vest. Jumping straight to heavier pull-ups without rep data produces one good score and weeks of stagnation.
AMRAP Benchmarks Worth Tracking
Repeat these monthly under similar conditions (same time of day, similar food/sleep) for objective conditioning trends:
- Cindy (AMRAP 20: 5 pull-ups, 10 push-ups, 15 squats) — gold standard bodyweight benchmark
- Mary (AMRAP 20: 5 HSPU, 10 pistols, 15 pull-ups) — advanced gymnastics benchmark
- Your gym's custom triplet — often more relevant than named benchmarks for your equipment and goals
Watch average HR (chest strap) and total reps together — reps up with same HR indicates improved efficiency. Reps flat with HR up suggests fatigue or poor recovery, not fitness loss.

FAQ
How do I score partial reps in an AMRAP?
Write rounds completed plus reps into the next round. Example: 7 full rounds of a 30-rep circuit plus 18 reps into round 8 = "7 + 18" or "7 + 18/30." Some gyms count only the reps of the incomplete round (7 + 18), others express as total reps (228). Know your gym's standard before comparing scores.
AMRAP vs EMOM — which is better for fat loss?
Neither format inherently burns more fat. Total weekly energy expenditure drives body composition change. A 12-minute AMRAP and a 16-minute EMOM at similar average HR produce comparable calorie burn (~8–10 METs for circuit training). Why do I score the same rounds but feel worse?
Same round count with higher RPE, elevated HR, or longer round splits indicates accumulated fatigue or poor recovery — not fitness loss. Check sleep, nutrition, and whether you've stacked too many AMRAPs without deload weeks. Retest after 2–3 easy days; if scores rebound, it was recovery debt, not detraining.
Can beginners start with 20-minute AMRAPs?
Not productively. Twenty minutes requires pacing skill that beginners haven't developed — they redline at minute 4 and grind for 16 minutes at degraded movement quality. Start with 8-minute AMRAPs, progress to 12, then 16. Movement quality under fatigue matters more than duration for adaptation in the first 3–6 months.
