Kettlebell WODs: Swings, Goblet Squats, and Metcon Templates
Wanting a heavier bell and needing hinge positions that survive round 5 often conflict. Grip and hinge stamina usually fail before “cardio” does. Pair with AMRAPs, EMOMs, WOD Generator, scaling, dumbbell WODs.
Standards Before Load
- Russian (chest height) vs American (overhead) — match the posted standard
- Hinge from the hips; don’t squat the swing or yank with the low back
- Goblet squats: elbows inside knees, depth you own under fatigue
Numeric scenario: AMRAP 10: 15 swings + 10 goblets. Common starting bands ~12–16 kg (women) / 16–20 kg (men) light; 16–20 / 20–24 moderate. If swings break to ugly rounded reps by round 3, drop to planned 8-7 sets or a lighter bell — unfinished power is not conditioning.
American swings only go overhead if shoulders and midline stay stacked. Otherwise Russian swings keep hip power without forcing a risky press-out.
Decision rule: soft lockout or rounded back → stop the set. Resize before the next round; don’t negotiate hinge quality for a heavier number.

Weekly Dose and Hybrid Notes
Two KB metcons per week is plenty beside lifting and running. Avoid heavy swing volume the day before a long run or max deadlift — the hinge overlap is real. Clean and press variations fit EMOMs well when swings already taxed grip. If you only own one bell, raise density and improve positions rather than forcing barbell-equivalent loads. Retest a simple AMRAP monthly with the same bell and standards. More engine templates live in the Workout Library.
Practical Takeaway
Own the hinge, pick a load that survives the last round, and use small planned sets.
FAQ
Russian or American swings?
Follow the posted standard. If unspecified and overhead position is limited, Russian swings keep power without a risky lockout.
